Lots of stuff today!
Warm-up - tabata double unders, plus dislocates, overhead squats, push ups, and good mornings
Strength - Every 2 minutes, 5x push press. Going for arm

10 floor to overhead (65 lb - Rx)
10 toes to bar
10x double unders (multiply the round by 10 to get the number of double unders)
Got 6 rounds +50 reps
Did all snatches for the floor to overhead - wasn't sure I'd be able to do that, but was happy. Was doing well on double unders until round 5 where I couldn't get more than 3 in a row when going for 50. Very good workout. Whew.

Did a warm up with 5x30 second pick ups. Then, did 3x90 second taper intervals at 7:20 pace. 3 min in between. "Base" pace of 9:00/mile

Strength - work up to 5RM Back squat - every 2 minutes
got up to 135, but I'm pretty sure I could have done 145. I mistakenly thought I had one more round. Oops.

Workout:
50 ring dips (red band)
50 squat clean (75 lb)
50 ring dips
Time: 17:55
Definitely a tough one! Glad I didn't go any heavier with the cleans - weight was about right.
Despite two separate hand wounds, I ended up with no issues. One was super glued closed and the other was adequately healed.

Trainer ride. Planned to run today, but was having 12 people over for a birthday party and couldn't get everything ready in time yesterday. SO, ended up having to ride the trainer in the evening after everyone left. Not bad. With 2 hours to ride and having watched all the movies Richelle gave me for Christmas (all Harry Potters and Pitch Perfect) I decided to renew Netflix and start getting after that "list" of movies that people yell at me all the time for never having seen. Tonight, I watched Super Troopers and to fill the rest of the time, I checked out a couple episodes of New Girl.

XC Ski (Classic) 53:15 [3] 4.8 mi (11:06 / mi)

So, with the roads in terrible shape (icy) on Friday and accidents all over the place, I decided to try to check out Chippewa Nature Center for some local XC skiing. Since my race next weekend is classic and that's usually the better choice on the marginal trails, I went with the classic skis. It was not so good. Skied out toward the tridge, but there were 3 road crossings, so I had to stop and take my skis off, which wasn't my favorite. It was total crust skiing conditions and actually would have probably been pretty decent for skating. Turned around and went to get on the river trail, which was free from road crossings. (Of course, after taking my skis off 3 more times) Unfortunately, after the heat up and people walking on the trail, plus high winds, the trail was pretty beat up - hard and bumpy with lots of debris. I had put wax on, but it wasn't doing any good (needed klister) so I double poled the whole time. Eventually, I got sick of fighting with my wax catching on the debris and threatening to make me fall, so I turned around and called it. Probably should have checked this trail out back when it was in good condition. I don't think that this ski gave it a fair shake. I actually thought about going down and skiing on the river (I saw snowmobile tracks) but decided against it. Just because the snowmobilers do it does not mean it's safe.

7x2 min at 6% and 8:34 pace (2 min recovery in between)

7x1 min at 7% and 8:27 pace (1 min recovery in between)

7x 30 sec at 8% and 8:27 (30 sec recovery)
30 seconds is a rather short time to try to do an interval on the treadmill with the ramp up/down time. Made it work, though.
Legs were feeling it for sure - especially with the shorter recovery on the 1-min intervals.

2 hang muscle snatch - 30 lb

Workout:
Buy-in - 1000m row
5 rounds:
5 snatch grip deadlift
5 hang power snatch
5 overhead squat
Cash-out - 100 sit ups
Time 17:03 (did 55 pounds. Rx of 65 seemed too heavy during warm-up.) Time cap was supposed to be 16 min, so I guess I chose the right weight.
6 AM

Run (Treadmill) 1:20:05 [3] 9.2 mi (8:42 / mi)

10 min. Warm-up at 9:30s. Then, did an interval ladder at 7:20 pace and 1% incline with equal rest after the interval.
1-2-3-4-5-4-3-2-1
Whew, those middle 3 intervals are killers! Good, tough workout, but recovery time was enough to be ready for the next one.

Easy running the rest of the time to hit 1:20.

Warm-up: tabata double unders. Did a little better with this today than previous days. I tend to do better with the double unders when I'm warmed up, I think.
2 rounds: 25 jumping jacks, 20 squats, 15 dislocates, 10 push ups, 5 KB swings (53 lb)

10 chest to bar pull-ups (blue)
10 kettle bell swings (35 lb)
10 pistol squats (holding band for balance)

Time: 27:34 (cap was 35 min)

XC Ski race (Hanson Hills Classic) 1:07:48 [4] 14.0 km (4:51 / km)

Hanson Hills Classic 12K. It was actually 14K. They changed the course this year to include the new wilderness spur classic-only trail. Very cool change. It was a beautiful sunny day and my blue extra kick wax was working perfectly. I started 2:15 back in the interval start with a lot of fast people in front of me, so I only got to pass one person and spent the whole race getting passed by fast men who started behind me. I ended up in 4th overall, so I was happy with that. It's hard to push yourself in an interval start when you have no idea who is by you, but I tried to go with the people as they passed me as much as possible anyway. It was really a perfect day.

Warm-up/wax test and then a 2K cool down after the race.

High cadence trainer ride. Felt better with it as it went on.

XC Ski race (Forbush Freestyle) 1:17:55 [4] 17.0 km (4:35 / km)

Ok, so I was pretty much alone the entire race. After the first couple k, I lost Brenda and none of the usual suspects that I race against we're here today The only time I saw anyone was when I would go to pass one of the men who started 5 minutes before the women. Grooming was pretty bad, but the conditions were good despite that. Beautiful day for a ski!!

Hike (Snowshoe) 1:15:00 [2] 3.0 mi (25:00 / mi)

Dunes of doom snowshoe hike with friends and a huge group on sleeping bear dunes in the dark. Got to see the frozen lake michigan, slide down snow-covered dunes on my butt and try to stay warm. Lots of time waiting for the group. Should have had two groups. Moon was out so we got to see all the beautiful, snow-covered dunes. Nice but a lot later than I hoped to be out. We were out there over 2 hours but I decreased the counted time due o standing around.

Felt sore today going into this one.
10 minute warm-up with 4 pick-ups (30 sec). "Base pace" for the warm-up through interval section was 9:30s
4x90s race pace intervals at 7:30 pace
3 minute recovery in between

Last 20 minutes, decided to pick the pace up to an even 9 pace to see how it felt. I think it was good - not too easy or too hard.

Oh boy, at 4:00 today, I wasn't sure if I was going to make it to crossfit. I was feeling a bit light headed and just off. Then, someone gave me a half an orange and I drank a big glass of water. Still not quite right. Got home and cooked up a sweet potato and had a Kind bar. Yep! That did it. I just needed more carbs. Noted for future double workout days.

Warm-up - Tabata double unders, then 4x15 sec of jumping jacks, mountain climbers, jump squats and v-rolls.

Mobility - roll lats, quads, hamstrings

Strength/skill EMOTM for 7 Min:
3 hand stand push ups (started with 1 board and 2 abmats, ditched 1 abmat after 3rd round.)
6 heavy kettle bell swings (55 lb)

Holy grip killer!! My grip was tired already by the first round of KB swings (maybe strength component today contributed to that.) Hands/forearms are sore now. Could have gone a lot faster if not for that.

Mobility: front rack stretch, roll hamstrings, roll hip flexors
Strength: Front squat pause - take 5 seconds to slowly go into the squat, hold 5 seconds, stand back up
EMOTM 10 min
95 lb first 2, then 105 for rest

Workout: 3 rounds for time with 14 lb med ball:
30 wall balls
30 sit ups with ball (touch in front and behind)
30 Med ball cleans
Ball can't touch ground except between rounds
Time: 15:41 - second fastest time of the day.
Many didn't make the 18 min time cap!

Shoulder PT - 2x20 on each side/movement

XC Ski race (Gran Traverse Classic) 1:13:38 [4] 16.0 km (4:36 / km)

Gran Traverse Classic ski race. Much warmer than yesterday, which was good. Track was in good condition for the most part. I passed Gussie early on, but I felt her back there behind me somewhere. At about 13K in, I saw Curt on the course and about 30 seconds after I passed him, I heard his cheering pick up. I thought it might be her, so I really focused and kept it going even though I was kind of by myself at this point. It's tough to go fast when you're alone. Good thing I did - I finished about a minute in front of Gussie. Took 2nd in my age group because Natalie D was here from Montana and she won the whole thing. I was also happy to be only 4 minutes behind Ann, who is a great classic skier. Good race!

XC Ski race (Skate- 27k VASA) 2:00:28 [4] 27.0 km (4:28 / km)

Holy cold!! Trail conditions were amazing - very hard packed but not icy. Only thing was that it was really cold so the snow was slow slow slow. Once in a while I'd hit a sunny spot on the trail and feel like I was really moving. Felt good overall even though I'm still battling out the last bit of my cold.

I am pretty surprised at how well my weight loss campaign is going. This has always been really hard for me, but this time, I think I have it figured out. I feel awesome during my workouts and am not feeling hungry or deprived. It seems that the big key thing is that I'm finally off sugar and not struggling with it much.

As of this morning, I am down almost 7 pounds in one month. I'm trying to not expect this rate of change to continue, but I'm excited by my results. The plan is to drop enough to essentially "lose my pack." I am thinking I probably have another 15 pounds to go.

Steady 9:30s the rest of the time. Seemed to take a while to cool down after the last interval, but eventually got there after about 8 minutes. Ran until I hit 7 miles. Of course, the treadmill thinks I'm done at 1 hour. Um, no, treadmill. You don't know me.

Strength Training 1:00:00 [3]

Warm-up: 500m Row then 20 dislocates, 20 jump squats, 20 plank to standing

Skill/strength:
EMOTM 8
5 wall balls
5 barbell rows (did 72 lb)

1 minute rest before starting tabata hollow rock. Hollow rock is so hard, it's a killer!

Workout:
"death by weighted push ups" Did Rx - 25 pound plate
Every minute do the number of push ups of the minute you're on. I finished round 12 just before the buzzer and then only got 6 in round 13
Score: 12 rounds +6
I was pretty proud because I didn't think I'd be able to do very many with a 25-lb plate. Not too shabby

Did shoulder PT afterward… much more difficult after all those push ups.

Tuesday Feb 4, 2014 #

Run (Treadmill) 55:20 [3] 6.3 mi (8:47 / mi)

Run with pyramid intervals with equal recovery afterward:
1, 2, 3, 4, 3, 2, 1 min
Started doing the intervals at 7:30 pace at 1% incline and recovery/easy at 9:30s. second half upped it to 7:20 at 1% incline for the intervals.

Felt good, but cut it a little short of the 1 hour planned time because I was running a bit behind for getting in to the office. Lungs were hurting afterward even though it didn't really bother me during the workout. Stupid cold.

Strength Training 1:00:00 [3]

Warm-up - 50 Jumping jacks, 40 mountain climbers, 30 push ups, 20 dislocates, 10 overhead squats with PVC

Mobility - roll each side of shoulders 1 minute with lax ball, also foam rolled quads and hip flexors

Strength - Push Press 5 rounds every 2 min (going for 1RM)
85*90*95*100*105
If this isn't a real 1RM, it's definitely a post-injury 1RM - no shoulder pain on this, even though I did feel some over the summer on PP.

165 was a new post-injury PR, but it was not the best and I almost bailed on it, so I decided to drop down for the last rep

5 HSPU (used two boards + abmat)

Wow, this was tough. During warm-up, the weight on the bar felt good. THEN, after rowing 1000m, it felt much heavier. Made it through, though.

Shoulder PT afterward. I paid someone to shovel my driveway Sunday since that seems to be my main shoulder problem-inducing activity.

XC Ski (Clasic) 1:11:09 [3] 7.4 mi (9:37 / mi)

Classic ski at City Forest. So flat - lots of double pole and kick-double pole. That's a good thing to practice, though, since double pole is the fastest of the "gears" for classic - apparently, they can't make a classic sprint course that's hilly enough to keep the pros from double poling the whole thing. Skiing at City Forest makes you feel like some sort of pro because of how you pass everyone like they're standing still. On the other hand, the dog walkers ruin the trail. It was fine for what I was doing today, though. Did one loop of the northern half and two loops on the southern part, which was not as recently groomed, but skied in enough for double poling.

XC Ski race (Skate- white pine stamped) 1:20:05 [3] 22.0 km (3:38 / km)

Very fast conditions today. Very tough competition and I have something of a cold so expectations were low. I passed Catarina a few K into the race and thought I had lost her. Worked on picking off various people over the rest of the course. With 5k to go, I looked back and there was Catarina. I was not going to let her by so I dug in and pushed it harder. I held her off this time! Woo! It was my turn this time to not let her pass me. Overall I was happy with it. The finish is up a hill, so the pics are ALWAYS ugly. Makes you wonder… does my form always look that bad or just going up a hill at the end of a race while scrambling to battle it out?

Oh, and we got new ski suits. I was super excited to wear it for this race, and I give it an A! I was worried it was too tight (I ordered the small without trying it on) but it was ok and the elastic on the top kept it in place for the most part.

XC Ski warm up/down (Cool down after wp) 30:00 [3] 5.0 km (6:00 / km)

It was slow going because I was skiing against the crowd of finishing racers, so I had to keep stopping to yield the narrow trail to them. The way back was a lot faster. Hands got really cold so I called it good after 30 min.
