Running 2:40:19 [3] 24.37 km (6:35 / km) +276m 6:14 / km
shoes: Salomon Sense

Hydrocut with fellow CCC racer Tiny. Warm, muggy, buggy day, but far cooler than yesterday, and we missed the rain.
Nice trails! The Northeast had some slick mud where the Sense were like banana peels, but it was good in the pine section. Few bikes as the website had listed the trails closed due to wet conditions.

As per Coach Spaff, 45 min warmup, solid hour in the middle and easier final bit. I didn't feel too fast and light even in my Sense shoes, coming off some biking hills and a long lung-burning sauna run yesterday, but things went OK.
Felt my knee a bit by the 2 hour mark, so was glad to wind it up when we did.

Had 1/2L vitargo, 750 ml water, 3 S-caps and half a large pocketfuel.

GPS likely not accurate in all the twists and turns.

Running 39:45 [3] 6.64 km (5:59 / km) +43m 5:48 / km
shoes: Hoka Mafate 2

Coach Spaff wanted me to do 3:20 today with a hilly middle section at fairly easy pace, with poles and Hokas. Part 1- left the car North of Albion and ran down to meet Bash where the Humber trail meets Duffy's lane.

Late start, so it was stinkin hot and humid, buggy in the swampy bits too.

Running 2:54:43 intensity: (4:23 @1) + (1:41:09 @2) + (1:04:22 @3) + (4:49 @4) 21.05 km (8:18 / km) +269m 7:48 / km
ahr:137 max:168

Part 2- ran with Bash down to the river section near Bolton and back up, then back by myself up through Albion. Hot and humid in the shade, steaming in the windless sunny road bits. A bit of extra climbing to the Wellness ctr.
Despite the easy pace the heat kicked the cr@p out of me and I was glad to be done. Bash was really feeling it too.

Drank 2.5L water, 0.5L vitargo, ate about 3oz pocketfuel, had 4 s-caps.

Cycling 1:10:00 [3]

Too hot for dogs, so I got a solid ride in with extra switchback hills both ways, and good legs + ideal conditions made for some fast riding.

Paddlng (Erg) 30:00 [2]

Bah- storms cancelled my hilly road ride and run.

Cycling 1:00:00 [3]

Varied with 1-legged pedalling, some fast high cadence and some harder grunt-work.

Strength 30:00 [2]

Foothab, kneehab, some pull-ups and kbs, some balance board push-ups.

Running 55:00 [2]

Easy commute with Bulletdog. She loves the Harper-esque weather- cool and raining.

Note

Need to get in back-to back longish days Friday and Saturday.
Sat plan is about 3 hours with a quick middle hour. Any takers?

Cycling 1:00:00 [2]

Easy commute with Bazingadog while it's cool enough for him to run beside the bike.

Strength 20:00 [1]

Foot/kneehab (Added wall sit to the routine)

Cycling 1:45:00 [2]

Easy spin first with both dogs, then out for a cruisy lap of every trail in Palgrave.
Knee-friendly granny gear on the climbs.
